50 ft. single arm DB overhead lunges (light)

50 ft. donkey kicks

50 ft. high knees

50 ft. side shuffle


Every 9 min for 4 rounds:

500/400m row

20 box jumps over 24/20 in

400m run

40 double DB deadlifts 50/35 lbs

— rest the remainder of the interval

Mobility (10 min)

1 min per side lat stretch with PVC

90 sec per side single leg saddle pose

2 min PVC overhead lat/biceps opener on bench or wall ball

2 min foam roller on quads
